The Brazilian Body System® is done correctly with good stance. Before we can jump into the workouts, I want to make sure you are ready by knowing the correct stance.
The 3 keys to the Brazilian Body System® Stance are:
1. Core Activation
2. The Hip Hinge
3. Scapular Retraction
If you want to do these exercises right, prevent injury, and live a healthier life, learn these 3 keys like the back of your hand.
I want you to walk around all day thinking about bringing your shoulders back, tightening your core, and bending and lifting the correct way. This will not only protect your knees, lower back, and shoulders, but also you will get functionally strong in the process!
Before we go into depth, imagining a basketball player on defense, try this:
1. Stand up with your feet shoulder about width apart
2. Bring your hips and butt backwards, slightly bending your knees (but not bringing your knees forward!)
3. Bring your shoulders back and downward opening your chest, and face forward
4. Feel your butt real tight, lower back arched, and abdominal tight
5. Keep yourself balanced by resting your body weight on the middle of your foot
Congrats! You have just performed the Brazilian Body System® Stance!
Master four core movements on the floor to build stability with isometric and dynamic planks, back and side planks, with 10–30 second holds or 3–20 reps.
Perform the squat with hips back, spine neutral, and weight on the heels to protect knees and lower back, while engaging core and coordinating leg and hip movement.
Master the one-leg Romanian deadlift to boost balance, hamstring and glute strength, and activate the lower back and abs; perform with a slight knee bend, hip engagement, and controlled descent.
Master the lunge and its variations, including forward and backward lunges for martial arts. Maintain knee alignment, engage the core, and prepare for take down moves and power movements.
Develop throwing and punching strength with the wood chopper by blending a lunge with an up-motion, rotating the hips and using the obliques, core, and shoulders for explosive, full-body power.

Learn the left jab as the core boxing technique, driving power from the hips, legs, and core while extending the fist like a whip from a proper stance.
Master the right cross by engaging hips, legs, and torso rotation for a powerful punch from a box position. Keep the arm relaxed, core tight, and breathe as you punch.
Master the duck under to evade a hook by shifting weight in a half circle, engaging your legs and core, practicing repeated reps in boxing stance for lefties and righties.
Master the slip, a foundational boxing move that coordinates hips, abs, and shoulders to dodge straight punches. In an orthodox stance, drive the shoulder toward the knee in a semi-lunge.
Learn the funk hip thruster as a foundational warm-up exercise for the Brazilian body system, engaging hips, core, and glutes while maintaining an athletic stance with weight on the heels.
Master esquiva lateral, a capoeira escape, by engaging the core, using thoracic rotation, and shifting weight into a lunge while touching the ground on each side.
Practice the jinga from capoeira to build leg strength and balance, using side-to-side steps and backward lunges with scalable variations, rhythm, and proper alignment.
Master the bridge to build core and lower back strength, hip and shoulder mobility, and explosive hip power for wrestling and Brazilian jujitsu.
Perform the on-knee hip thruster to activate hips and abs, boosting explosive power for jumping and running. Use safe landings, progressions, and occasional weight to increase challenge.
Learn the sprawl, a fast defense used in wrestling, martial arts, and Brazilian jiu-jitsu, requiring upper-body stability, fast hips, and strong core to avoid being taken down.
after a workout, perform static stretches for 10–20 seconds each, targeting shoulders, chest, arms, and legs, with recovery tips like ice baths and foam rolling.
Prioritize recovery to fuel repair, strength, and fat loss with seven-to-nine hours of sleep, adequate protein, recovery days, and dynamic pre-workout plus post-workout stretching.

I spent 10 years of my life struggling with my weight both as an amateur wrestler and student of boxing. Despite having a degree in psychology and researching every possible diet, I know that staying lean and healthy is tough, no matter how much you train. But after spending the last 5 years training in Latin America, I have made some serious realizations about how to get the body of your dreams.
Based on everything I have learned, I want to share my realization with the rest of the world, and I will reveal everything from successful diets, psychology, and training.
From Boxing, Brazilian Jiu-Jitsu, Capoeira, and personal training, I have compile the most effective movements that will physically transform your body, even from the comfort of your living room.
